Good hotel. Quiet floor. Even a luxurious bed. And still, you’re staring at a ceiling that isn’t yours at 2 a.m., for no obvious reason.
It’s tempting to blame the mattress, the pillow or the time zones you crossed. But if you haven’t crossed any time zones, jet lag isn’t the culprit. What you’re feeling has its own name and explanation, and neither has much to do with the hotel.
It’s Not Just You: What’s Actually Happening in Your Brain
Sleep researchers call it the first-night effect. A Brown University team led by Masako Tamaki and Yuka Sasaki tracked volunteers’ brains across two nights in an unfamiliar room. On night one, the left hemisphere stayed more alert than the right during deep, slow-wave sleep. When researchers played beeping sounds into the right ear, feeding that vigilant hemisphere, people woke faster than when the same sound went into the left ear. By night two, the difference was gone.
As Sasaki put it, there’s a saying in Japan that if you change your pillow, you can’t sleep. Her research suggests that holds up. It isn’t your whole brain staying alert, just one network in the left hemisphere, active during the first deep-sleep phase, standing watch in case the room turns out not to be safe.
This isn’t rare. Harvard Medical School sleep scientist Dr. Rebecca Robbins surveyed more than 600 travelers and found only one in three were satisfied with their sleep on their last trip. A Sleep Foundation and Sleep Cycle survey found 45 percent take longer than twenty minutes to fall asleep in a hotel room, against 29 percent at home. None of that is about thread count.
The Good News: It Often Doesn’t Last
The first-night effect is mostly a first-night problem, true to its name. It fades by night two, according to the same research. Frequent travelers often say they adjust faster with practice, though the evidence for that is thinner than the rest.
So, if a trip has one night that actually matters—a wedding, an early meeting, a race—don’t book it for night one. Arrive a day early if you can, and let your brain settle first.
What the Room Is Doing to You…
Once you accept you can’t argue your way out of night one, the room is where you have the most control. Temperature matters more than most people assume: Cleveland Clinic and Sleep Foundation guidance both put the ideal range at 60 to 67 degrees Fahrenheit, cooler than most hotels default to. Turning the thermostat down before you unpack costs nothing.
Light matters too. Hotel curtains are rarely as effective as blackout blinds at home, and the Sleep Foundation notes that even modest light exposure suppresses the melatonin you need to stay asleep. Pack an eye mask.
Noise links most directly to the Brown research: your brain is more reactive to unexpected sound on a first night. Earplugs or a white noise app target that exact vulnerability.
…and What You’re Doing to Yourself
Two travel-night habits work against you more than most people realize. The first is the nightcap. It feels like it should help, since alcohol shortens the time it takes to fall asleep. But a study of more than 85,000 nights of wearable data found the opposite once you’re actually asleep: on nights people drank, they got 1.71 percent less REM sleep and spent nearly 4 percent more time awake overnight, with REM suppression starting at around two standard drinks. That data comes from consumer wearables, not a sleep lab, so the readings are estimates rather than clinical measurements, though the pattern held up across a very large number of nights. The nightcap buys a faster start and bills you for it later.
The second is the late dinner, often unavoidable on a travel day. A peer-reviewed study linked eating within three hours of bedtime to more overnight waking and lower sleep quality. Moving dinner earlier, even by an hour, is a reasonable response, though it’s an association rather than a guarantee.
Bring a Little of Home With You
One more thing helps, and it costs nothing but suitcase space: familiarity. The Mayo Clinic recommends a consistent bedtime routine as one of the simplest ways to prepare your body for sleep, and that doesn’t stop working just because you’ve changed rooms. Your own pillowcase, the same habits before bed, the same book or app, all signal to your brain that this is known, not new.
You may not win night one, however well you prepare. That’s fine. Plan around it instead of fighting it.
